5 Ways to Gain Weight in a Healthy Way

Most of the people I meet ask for my advice about how to lose weight, but some of my clients are actually trying to pack on pounds, and it’s not as simple as it may seem. Every once in a while I'll read about an actor who had to gain weight for a role, and they talk about how awesome it was to down pints of ice cream, pasta, bread, cheeseburgers and donuts. That is one way to gain weight, but it’s not the best way.

I sometimes work with clients who’ve lost weight due to dental surgery, a digestive problem, stress, or an illness, and are trying to get back to a healthy weight. And as a sports nutritionist, I also work with pro athletes who tend to lose weight over the course of a grueling season. In all of these cases, the goal is to gain weight while optimizing health, and there’s a science to it.  After all, the old phrase, “You are what you eat” is absolutely true – nutrients from food are literally the raw materials your body uses to construct new cells. A junk food-filled diet devoid of nutrients doesn’t give your body much to work with  - I always say it’s like constructing a house with cardboard and tape instead of bricks and mortar. In other words, it’s not just about calories.


1. Don’t let more than four hours go by without eating. Your body needs a continuous supply of energy since it’s like an engine that’s always turned on (your heart is always beating, blood is circulating, your brain and muscles are working). When you skip meals, you deprive your body of the fuel it needs to keep going. The result is a dip into your energy piggy bank, which unfortunately includes muscle mass. The best way to prevent your body from losing any important tissue is to eat regular meals, spaced about three to five hours apart. If you’re trying to gain new muscle tissue, meal timing is especially critical. Sometimes my clients tell me they “eat all the time” but when they actually start keeping a food journal they realize just how erratic their patterns are. Consistency is key.

2. Eat several foods at once. Always aim for at least three food groups. Instead of just a banana or handful of nuts, top a few slices of whole grain toast with almond butter and banana slices, along with a glass of organic skim milk or a milk substitute (soy, hemp, etc.). A wider varied provides your body with a broader spectrum of nutrients to work with throughout the day.
3. Eat healthy, but dense foods. The best way to rack up extra nutrition without having to eat huge quantities of food or resort to junk is to choose nutrient-rich foods that pack a lot of carbohydrates, protein or fat into a small serving. Dried fruit is a great example. With the water removed, the portion shrinks by about 75 percent, so a cup of grapes turns into a quarter cup of raisins. Just be sure to look for dried fruits with no added sugar or preservatives. For another nourishing, power-packed snack, fold rolled oats, dark chocolate chips and minced dried fruit into almond butter – spoon out portions about the diameter of a quarter, roll them into little balls, wrap in wax and paper, and snack on them throughout the day.
4. Drink your food. Liquids aren't as filling as solid food, so when you’re trying to gain weight, they can add nutrition without making you feel stuffed or bloated. Good choices include 100 percent fruit juice, organic skim milk or milk alternatives (such as organic soy, or hemp), and smoothies. Smoothies are ideal (over milkshakes) because you can bolster them with all kinds of good stuff, like wheat germ, nut butter, carrot juice, and protein powder.
5. Eat right before bed. A lot of our healing, repair and regeneration takes place while we sleep. It’s like rush hour for building muscle and lean tissue, so eating a healthy snack right before bed ensures a fresh supply of nutrients that are available to “go to work” inside the body. A great option that won't leave you feeling stuffed might be a small bowl of pasta salad made with 100 percent whole-grain pasta (wheat or a gluten-free alternative), vinaigrette made with extra-virgin olive oil, chopped or shredded veggies, and a lean protein such as beans, chopped chicken breast or an organic crumbled cheese.

What is a balanced diet?

What’s the best way to increase calories?

Expensive, specialized weight gain formulas are usually unnecessary for most healthy persons. Extra calories can easily be consumed through food. To avoid feeling stuffed, make small additions of food to your normal diet. Those extra calories will add up! Here are some ideas to get you started.

  • Add powdered skim milk to beverages and soups to add calories and protein.
  • Drink higher calorie beverages such as milk, juice, and sports drinks in addition to water.
  • Snack on nuts or dried fruit. You can also add them to your salads and cereal.
  • Add ground flaxseed to salad, cereal, and smoothies.
  • Add grated cheese or sour cream to soups and salads.
  • Add slices of cheese to sandwiches.
  • Eat higher calorie foods, or eat smaller meals and snacks more often.
  • The following foods can help you boost your calorie intake:
  • Grains: heavy, thick breads like whole wheat or pumpernickel, dense cereals such as grape nuts, granola, and raisin bran, bran muffins, bagels, wheat germ and flaxseed (add to yogurt or cereal)
  • Fruit: bananas, pineapple, raisins and other dried fruit, fruit juices, avocados
  • Vegetables: peas, corn, potatoes, winter squash
  • Dairy: cheese, ice cream, frozen yogurt; add instant breakfast or powdered milk to low fat milk or yogurt
  • Meat/Plant proteins: peanut butter and other nut butters, nuts and seeds, hummus
  • Other foods: any kind of instant breakfast or meal replacement drinks, honey, guacamole
  • Snack ideas
  • Make a smoothie by combining 1 cup fruit (such as bananas or berries), 1 cup vanilla frozen yogurt, ½ cup milk, ¼ cup juice, and 1 tablespoon ground flaxseed. Puree in a blender until smooth.
  • Make a trail mix of ¼ cup nuts, ¼ cup raisins, and ½ cup granola
  • Make mini pizzas: toast a bagel or English muffin, spread each half with tomato sauce, and top with mozzarella cheese. Microwave 20-30 seconds until cheese melts.

Strength Training for Weight Gain

Strength training is the best way to add lean muscle tissue to your frame. A balanced program should include exercises for all the major muscle groups: chest, back, abdominals, biceps, triceps, shoulders, quadriceps and hamstrings. Example exercises include: bench press, seated rows, crunches, bicep curls, overhead tricep extensions, leg press and leg curls.
Your program should include at least one exercise for each of these muscle groups. Depending on what your goals are, you can increase the number of exercises for a particular muscle group to 2-3.
You should work up to doing 2-3 sets of 4-8 repetitions of each exercise in your program. Once you can easily complete 8 repetitions in each set, increase the amount of weight you lift.
Don’t cut out cardiovascular exercise altogether when trying to gain weight. Try to get 2-3 workouts in each week, but you can keep them short, 20-30 minutes, and of a moderate intensity.
Note: Gaining weight is easier for people with certain body types. Realize you may be limited to some extent by your genes. You may not be able to look like a body builder, but eating extra calories and working out will help you grow stronger and become more fit. Appreciate the body you have and care for yourself as well as you can.

Why So Thin?

If you're one of the few Americans who are underweight, you know how hard it can be to pack on the pounds. But just as it is in losing weight, a little planning and attention to good nutrition can help you gain weight.

Do you find it hard to gain weight? If so, you're probably the envy of family and friends


There are many reasons why people may find it hard to gain weight. Genetics can obviously play a role, but individual personalities and the environment can be strong factors.

"Sometimes people think they just have a fast metabolism, but that's not always the case," says Cindy Moore, MS, RD, director of nutrition therapy at the Cleveland Clinic Foundation, and a spokeswoman for the American Dietetic Association (ADA). "They just might be more physically active."

For example, there are people who tend to move around more, burning more calories than they take in. They're either always the first ones to volunteer to pick up after a spill, to do the chores, to walk everywhere, or to play a lot of sports. This level of physical activity is not a bad thing, says Moore, but being aware of it is important in understanding the factors affecting one's weight.

Then there are others who lose their appetite, experience a change in metabolism, and/or lose poundage and muscle mass fast because of various reasons, including illness, chronic pain, depression, stress, and side effects from drugs.

In children, the inability to gain weight may signal a condition known as "failure to thrive," which means a kid is not growing appropriately for his/her age. This may be caused by an illness, or eating patterns dictated by a parental idiosyncrasy. According to Wahida Karmally, DrPH, RD, spokesperson for the ADA, there have been kids who have not developed properly because they did not receive enough nutrients from being on a raw food, macrobiotic, or vegan diet.

Assuring Healthy Weight Gain

Whatever the suspected cause for being underweight or for unexpected weight loss, and as much as some people may be happy about being thin -- as opposed to being fat -- it's important to discuss the matter with a medical professional.

"If somebody's losing weight, and they're not trying to lose weight, they need to talk to their doctor to find out what's going on, because that is not a normal phenomenon," says Heinemann, noting weight loss may signal a disease such as diabetes.

Being able to eat anything with abandon is also deceiving -- even the skinny need to worry about having too much sugar and fat for good health. Poor diets can lead to ailments such as heart disease, stroke, and cancer. Plus, people who gain weight eating anything and everything tend to retain it as fat, and in much more undesirable places. For a more ideal distribution of weight, it's best to stick to nutrient-rich foods, and to exercise at the same time.

"If you want to have a nice shapely body to go along with this extra weight, you're going to need to work out so that you put the weight on in the form of muscle as opposed to the form of fat," says Heinemann, recommending a combination of aerobic exercise and strength training for the whole body.

Heinemann, Moore, and Karmally have more advice for people wanting to pack on the pounds in a healthy manner. In following their suggestions, it's important to do things in moderation and to have patience. Healthy weight gain, just like healthy weight loss, takes time and requires a conscious effort to apply good habits.

Recommended Ways to Gain Weight

    Have meals with the right balance of proteins, carbohydrates, and the right kinds of fat (such as unsaturated and monounsaturated fats, olive oil, canola oil, pistachios, almonds and walnuts). Heinemann suggests the following ratio: 60%-70% carbohydrates, 10%-15% protein, and a small amount of fat.

    Eat foods higher in calories, vitamins, and minerals, as opposed to higher in fat or sugar.
    Pack more nutritious calories in each serving. For example, you may add grated cooked eggs to mashed potatoes, ground chicken to soups and gravies, cheese in casseroles, eggs, and soups, and nonfat dried milk in soups, shakes, milk, and mashed potatoes.
    If you get too full too fast, try having more high-calorie foods or slices of foods as opposed to consuming the whole thing (raisins versus grapes, granola and Grape Nuts versus corn flakes, mango slices versus the whole mango).

    Limit drinking beverages to a half-hour before and after a meal.
    Drink mixed juices (apple/berry, peach/orange/banana as opposed to one juice beverages) for a higher calorie intake.

    Try a small amount of alcohol (4 ounces of wine, 6 ounces of beer, or a half-ounce of liquor with juice) before a meal, as it could stimulate appetite. Moore warns, however, that this recommendation must be cleared with your doctor, especially if you are on any medication. Too much alcohol can be detrimental to health, and could lessen your resolve for eating healthy.

    With moderation, you may add in good fat sources to meals such as nuts, avocado, olives, and fatty fish (salmon and mackerel).

    Snack in between meals. Nuts, dried fruits, and yogurt are good options, but it's also important to find nutritious foods that you will enjoy.

    Have a nutritious snack before bedtime, such as a peanut butter sandwich.

Parmesan-Spice Salmon

When cooked right, salmon is not just tasty, but it is also protein-rich, filled with Omega fatty acids, easy to digest, and filled with the goodness of phosphorus. Yet, how many of us turn away from it because it tastes bland and the generic recipes are so boring?
In this recipe which serves four people easily, we will cook it with some spices which will bring out the flavors of the fish perfectly. Serving it with a lovely garden salad of fresh vegetables will make this into a gorgeous meal which is filling, tasty, and yet perfectly balanced.
Ingredients:
  • 4 thick salmon fillets
  • 1 teaspoon parmesan cheese
  • 1 teaspoon lemon juice
  • 1 teaspoon fresh oregano
  • ½ teaspoon ground cayenne pepper
  • ½ teaspoon garlic powder
  • ½ teaspoon black pepper powder
  • ½ teaspoon ground allspice
  • Salt to taste
  • 2 teaspoon olive oil (optional)
  • Fresh garden salad (lettuce, tomatoes, cucumber) to serve with
  • Lime wedges to serve with
Procedure:
Combine the parmesan cheese with the oregano, cayenne pepper, garlic powder, black pepper powder, allspice together. Prick the salmon all over with a fork, and apply the lemon juice and salt all over it. Let it rest for 10-15 minutes.
Heat a nonstick pan, and swirl it around to coat the bottom and sides. Smear the cheese-spice mixture all over the salmon pieces, and rub it in. Place each salmon piece in the pan, creating a single layer if this cannot be achieved in one go, you can “fry” the salmon in two batches. Do flip or touch the fish for 4-5 minutes, allowing a crust to form. Flip over, and cook the other side till a crust develops, about 4-5 minutes.
Remove the salmon and serve with a big helping of salad and a wedge of lime.
The tiny bot of grated parmesan will not just help develop a gorgeous crust, it will also enhance the flavors of the fish incredibly.

Feta cheese is a great source of getting some protein and calcium into your system. It is a great source of protein for those who do not eat meat or fish.
As this cheese is quite salty, a little goes a long way, and it is one of the best ways of brightening an otherwise boring salad very easily. The recipe here feeds four easily, or can be served to six people as a side dish.
Ingredients:
1 small head of lettuce chopped into chunks and washed thoroughly
2 tomato cut in quarters
1 onion, sliced thinly
1 green bell pepper, sliced thinly
A handful of olives, preferably black olives brined in water
2 teaspoons of crumbled feta cheese

For the Dressing:
2 teaspoon extra-virgin olive oil
2 tablespoons red wine vinegar
A big pinch of ground mustard
A big pinch of pepper
Salt to taste
Procedure:
Combine all ingredients of the dressing and whisk till they are mixed. Set aside. In a large bowl, put the lettuce leaves in, followed by the bell pepper, olives, tomatoes, onions, and stir together.
Add some of the dressing, and toss lightly, till the salad is coated with a bit of the dressing. If needed, add more dressing, and mix well. Sprinkle the feta cheese on top and serve.
The essential idea is to not mix in the cheese, but sprinkle it on top, which tricks the mind into thinking that you are eating a lot of cheese, while in reality the amount is quite low.
You can increase or decrease the amount of the cheese as per your discretion, and you can also substitute it with shaves of parmesan cheese or any other strongly flavored cheese.
For a more filling version, chopped pieces of cooked chicken, or a hard-boiled egg can be added to this.
